Brandon Myles White takes us through five classic arm workouts and takes us one step closer to becoming a Buff Dude by building those guns! Here's a rundown of what we take a look at: Barbell curls - Wide grip will help build the short head of the bicep and build peak. close grip BB curl will focus on the long head and brachioradialis. Size, mass, strength - this is why the BB curl is the favorite in total biceps builder. BB curl works: Long head Short head Brachioradialis Builds - size, strength, and peak. Hammer curl - Long head Brachioradialis Forearm Builds - size, strength. Alternating DB curl - Long head Short head Tip - focus on the supinating of the hand. Builds - peak and size. Concentration curls - short head long head takes the delt activation out of the equation. Tip - always get the full range of motion from the complete stretch to complete flexion. making sure to get the extra supination at the top of the movement. Builds - Mountain PEAKS Spider curls - short head long head Tip - focus on the stretch at the bottom position and bring the BB to the forehead. BUFF DUDES T-SHIRT! http://www.buffdudes.us/collections/all Our cardio routine is simple yet very effective. It's a mixture of both low intensity and high intensity cardio. Here's the breakdown. Four days a week we do low intensity cardio. A brisk walk around our neighborhood on an empty stomach immediately upon waking up for 30 minutes at a speed just fast enough for where we can carry on a conversation without losing our breath. Two days a week we do high intensity cardio. Ten sets of both sprinting and steady state cardio for one minute. This is done in the morning as well. We usually take one scoop of whey protein beforehand due to the extra exertion. Oftentimes we find ourselves switching it up due to weather, injuries or timing and just doing 5-6 days of low intensity a week. This has proven to be very effective as well. PUNISHER WORKOUT: http://www.buffdudes.us/blogs/news/25290561-punisher-prison-bodyweight-workout This workout can be performed 3 times a week. Rest times should be 30 - 60 seconds between sets. Jumping Split Squats - 4 sets x 20 reps How to perform: Get into a split squat position and using your leading leg, explode upwards pushing through the heel. As you reach an appropriate height, switch legs mid-air and land back into the split squat position, now on the opposite leg. Muscles activated: Glutes, Quads, Hamstrings, Calves and Core. Burpee - 3 sets x 15 reps (super set with mountain climbers) How to perform: Start in a standing position. Squat down until your hands are flat on the ground. Kick your feet back and keep your arms straight, ending in a push-up position. Quickly return your feet back into the squat position. Explode upwards into the air, land and repeat. Muscles activated: Glutes, Quads, Hamstrings, Core, Shoulders, Chest, Back...pretty much full body. Mountain Climbers - 3 sets x 30 seconds How to perform: Get into a push-up position (either flat on ground or elevated). Quickly pulling your knees upward to your chest one at a time in a reciprocal motion. Keep your core tight and shoulders in line with your hands. Muscles activated: Core, Shoulders, Triceps. One Arm Push Up - 3 sets x 5 reps (each side) (super set with diamond PU) How to perform: Start in the push-up position. Increase the width of your feet for better stability and balance. Bring one arm to your side while the other will be doing the pushing. keep your shoulder in line with your hand. Bring your body down by bending at the elbow. Keeping your core tight push upward through the chest, shoulder and triceps until your reach the top position. Muscles activated: Chest, Anterior Delt, Triceps, Core. Diamond Push Up - 3 sets x 12 reps How to perform: Start in the push up position. Bring your hand placement inwards until there is a diamond shape between both of your hands. Keep the shoulder blades back. Feet shoulder width apart. Bring your body down and push back up through your chest and triceps while keeping your body straight. Muscles activated: Chest, Triceps, Anterior Delt., Core. Handstand Press - 3 sets x 8 reps How to perform: Find a stable wall. Stand close to the wall facing it. Bend down and place your hand flat on the ground. Kick your feet and legs up and over your torso until your feet land on the wall. Bend at the elbows, bringing your head to the floor. Immediately push upwards through your shoulders and triceps until your reach the top position. Muscles activated: Deltoids, Triceps, Core. L Sit - 3 sets x 10 - 15 seconds How to perform: Start in the seated position with your legs out in front of you. Place the hands (preferably on a raised platform) on the ground. With the arms straight push the shoulders downwards until they're stabilized. Crunch the abdominal to keep the straight and elevated. Feeling every muscle in your body contracted, hold it for the set time. Our 3 Favorite Cardio Routines! And a big thanks to our friends at Mission for hooking us up with their Vaporactive gear. It's great for keeping us dry and making us feel cooler and lighter when we do our cardio in the California heat. ►Click HERE to see more Mission gear http://www.missionathletecare.com/ FASTED CARDIO: When performing fasted cardio, we’ll do is grab a cup of coffee after waking up, some BCAA’s and hit either the trail or the treadmill for 30-45 minutes 3-4 days a week. Typically on rest days or when not working out legs. When performing it on a treadmill, we’ll do it at a 7-10% incline at 3.5-4 mph. Not the most exciting way to do it but hey, it works. Need some motivation? Listen to The Rocky IV soundtrack and Rock on. If the treadmill isn’t an option, or you’d rather go for a nice morning walk what you’ll want to do is go at a pace just fast enough to hold a conversation without running out of breath. This is not only a great way to stay in shape but for us personally it’s a great way to gameplan the rest of your day. It always feels good to beat the sun before it rises and feel like you’re already one step ahead. If walking immediately upon waking up isn’t an option, as an alternate we’ll perform our LOW INTENSITY cardio immediately following our workout for 30-45 minutes on a treadmill or trail at 7-10% incline at 3.5-4 mph. As soon as we’re finished that’s when we’ll down our protein shake and bask in our workout & cardio victory. We like to keep our heart rate within 70-80% of our max capacity while performing cardio. To find out your heart rate max subtract your age from 220. For example, a 30 year old’s max HR would be 190. 70-80% of 190 is 133-152. Alright, time to pull out the big guns. High Intensity Interval Training. We’ll usually do this one on rest days 1-2 days a week and definitely not while fasted. How do you perform HIIT? Well, you begin by doing a balls out sprint for 40 seconds. How fast? Just imagine you’re a War Boy. Shiny and Chrome. Make the world witness. Once you feel your heart about to press the eject button slow it down for 20 seconds of active rest. Now you’re Michael Meyers. Slow and plodding but nothing can stop you. Once those 20 seconds are over you’re back to being a fuel injected suicide machine. A rock, a roller, an out of controller. You’re going to want to repeat this 10-15 times and then you’re done. It goes by a lot faster than the other two forms of cardio but it also kicks every inch of your ass. Ok. So we’ve covered our 3 favorite forms of cardio. But let’s not forget our little friend Mr. Food. Is your goal to lose weight? If it is keep in mind it’s going to be much more important to stay in a constant daily calorie deficit as opposed to just hitting cardio and hoping for the best. And remember, it’s more than just eating healthy. You could do cardio and eat healthy food day in and day out but if you’re not tracking your calories it’s always going to remain a guessing game. What’s the solution? Find a TDEE calculator online and download a calorie tracking app on your phone. You don’t have to be religious in your tracking but at least get an estimate of how much food you should be consuming a day to hit your goals. Believe us, it’s gonna help BIGTIME. Ok. All forms covered. But you may be wondering, which form of cardio is right for me? And which form of cardio is the best? Also, I’ve heard one or more of these forms of cardio doesn’t even work. Is that true? Well, let’s begin with this quote: To Avoid Criticism, Say Nothing, Do Nothing, Be Nothing. What the quote forgot to also say was to avoid criticism, do no form of cardio. If you do fasted cardio you’ll lose all your gains. If you do low intensity you won’t raise your heart rate fast enough to burn fat. If you do high intensity you’ll injure yourself. Now you’re afraid of all three, right? Well, you shouldn’t be. What makes fitness fun is it’s going to be slightly different for each individual. What works for you may not work exactly the same for someone else. And in our case, all three forms of cardio we’ve went over work but we just like switching it up to keep it fresh. So get out there, get some cardio either for fat loss, aerobic exercise or just to help clear your head. We use it for all three. Brandon takes you through 5 of our favorite Leg Exercises and brings you one step close to becoming (you guessed it!) a B.U.F.F. Dude. Deep squats - Compound Primary muscles - gluteus maximus/medius, vastus lateralis, vastus medialis, vastus intermedius, rectus femoris secondary muscles - biceps femoris long head/short head, core, erector spinae, gastrocnemius Benefits - With to many muscle groups to list when performing this exercise, this should be a main stay in any leg day. When done correctly deeps squats are a total body workout, helping burn more calories, release of testosterone and human growth hormone in your body, which are vital for muscle growth and will also help to improve muscle mass when you train other areas of your body aside from your legs. Tip - Keep the barbell on your traps (a bit higher than your posterior deltoids) and not at the base of your neck. Make sure your knees track in line with your toes. Keep the back straight and held in isometric tension during the movement. ------------------------------------------------------- Pantarflexion front squats - Compound Primary muscles - Quadsriceps, gluteus maximus/medius Secondary muscles - Hamstrings, abdominal core, erector spinae Benefits - Plantarflexion will increase quad activation and the positioning of the elevated heels will make this exercise more comfortable to complete the full range of motion. Pizza Made from Quinoa Recipe: Soak 3/4 cup of Quinoa in 2 cups of water (cover) for up to 8 hrs. Drain, rinse and put into your food processor. Add: 1/4 cup fresh water 1 teaspoon Baking Powder 1/4 teaspoon Salt Pulse till smooth like paste. ( you will need to stop it a few times to scrape down the sides) Line a cookie sheet with Parchment paper and lightly spray. Spread your Quinoa mixture evenly into a Pizza crust shape. Bake at 425 degrees for 15 minutes Remove from oven/carefully flip it over and Bake an additional 5 to 10 more minutes. Top with your favorite toppings - Chicken, Vegan, BBQ - it's up to you! Tonight, we made our own Pizza sauce using: One can of Crushed Tomatos ( or Pureed) 1Tablespoon of Olive oil 1 heaping teaspoon of Tuscan Seasoning Pinch of Salt & Pepper Let that come to a slight boil and turn down your heat. Let simmer for at least 30 minutes uncovered, stirring occasionally. This will cook down and thicken up. Want the best Home Workout with only one pair of Dumbbells? Well, you got one. Go for it, Dudes! Triceps Dumbbell Workout 1. Close grip Dumbbell Press - holding the dumbbells together, bring down the weight to the chest and push to the top position and squeeze the triceps. This is a compound movement. 2. Standing French Press - holding the dumbbells together, bring them behind your neck for a compete stretch and extend upwards till just before lockout and return. 3. Kick-Backs - Bend over, keeping your upper arms stable and to your side with your lower arms at a 90 degree angle and extend the lower arms back to lockout. 4. Bench Dips (with dumbbell in lap) - hands placed on the bench with a dumbbell (or two) in your lap. Bend the elbows to bring the body downward till the upper and lower arms are at a 90 degree angle and extend up till lockout, squeezing the triceps. 5. Dumbbell Skull Crusher - take the dumbbells at arms length right in line with your shoulder and begin by bending at your elbows, lowering the weight till the dumbbells are beside your head and then extend upward till lockout, squeezing your triceps.
